What BPM should running music be?

Match it to your cadence. Most runners land between 160 and 180 steps per minute, so music in that range lines up with the footfall and does the pacing for you.

Does music actually help running?

It reliably lowers perceived effort at easy and moderate paces. At maximum effort the benefit shrinks, because attention goes to breathing anyway.

What about long slow runs?

Go lower and flatter — around 150 to 160, and nothing with big builds. Aggressive music on an easy run makes people run too fast for the session.
